How to Improve Ankle Mobility for Better Training

A squat that stalls above parallel, a heel that lifts during a split squat, or a stiff first few minutes on a run can all point to the same issue: limited ankle motion. Learning how to improve ankle mobility can make training feel more stable and efficient, but the goal is not to force your ankles into extreme ranges. It is to build enough usable motion and control for the activities you ask your body to do.
For runners, that may mean a smoother stride and less compensation through the knees. For hockey players, it can support stronger positions in the skate boot. For lifters, it often means better squat depth without losing foot pressure. The right approach depends on why the ankle feels restricted in the first place.
What ankle mobility actually means
When people talk about ankle mobility, they usually mean dorsiflexion: the ability to bring your shin forward over your foot while keeping the heel down. This motion matters when you walk downstairs, absorb a landing, squat, lunge, run, and change direction.
A limitation can come from several places. The calf and Achilles tendon may be stiff. The ankle joint itself may not glide well after a previous sprain. Swelling, pain, footwear, or a lack of strength and control can also make the joint feel blocked. That is why endlessly stretching your calves does not always solve the problem.
A useful rule: if your ankle feels tight but improves after a warm-up, you may benefit from regular mobility and loading work. If it feels sharp, catches, swells, gives way, or has never felt normal since an injury, get it assessed by a qualified health professional before pushing range.
Start with a quick ankle mobility check
The knee-to-wall test gives you a simple baseline. Stand facing a wall with one foot flat on the floor. Keeping your heel down and your knee tracking over the second or third toe, gently drive the knee toward the wall. Move the foot back in small increments until you find the furthest distance where the knee can still touch the wall without the heel lifting or the arch collapsing.
There is no single perfect number for everyone. As a general training benchmark, many active adults can work toward roughly 8 to 10 centimetres between the big toe and wall. More important than the number is side-to-side comparison and how the movement feels. A meaningful difference between ankles, especially after a sprain, is worth addressing.
Do not force the test. Pinching at the front of the ankle, pain at the back of the heel, or a hard block can suggest a problem that stretching alone will not fix.
How to improve ankle mobility: use a three-part plan
The most reliable plan combines soft-tissue work, active mobility, and strength through the new range. A few minutes done consistently is more useful than one aggressive stretching session once a week.
1. Reduce temporary stiffness
If the calves feel dense or overworked after training, use a foam roller or massage ball for one to two minutes per area. Move slowly through the calf, then pause on tender spots and take a few relaxed ankle pumps. This is not about breaking up tissue or chasing pain. The goal is to reduce the sensation of stiffness enough to move better in the exercises that follow.
A massage ball can be especially useful for the sole of the foot and the lower calf, where a roller may be less precise. Keep pressure tolerable. Bruising yourself before a workout is not productive recovery.
Heat can help some people feel looser before mobility work, particularly in colder months or after long periods sitting. If the ankle is freshly swollen, hot, or irritated after an acute injury, skip heat and seek appropriate clinical guidance.
2. Train the range you need
After a brief warm-up, use controlled drills that take the ankle into dorsiflexion without letting the foot collapse. Start with two or three of the following movements rather than trying to do everything at once.
Knee-to-wall ankle rocks: Stand in the test position and slowly bring the knee toward the wall while keeping the heel heavy. Pause for two seconds near your end range, then return. Perform 8 to 12 controlled repetitions per side. This is one of the most practical drills because it directly rehearses the position used in squats, lunges, and running.
Bent-knee calf stretch: Place one foot behind you and bend both knees slightly as you shift forward. You should feel the stretch lower in the calf, closer to the Achilles. Hold for 20 to 30 seconds, then repeat two or three times. A bent knee targets the soleus, a calf muscle that contributes significantly to ankle motion when the knee is bent.
Straight-knee calf stretch: Use the same stance but straighten the back knee. This shifts the emphasis higher into the gastrocnemius. It can be helpful after cycling, running, or court sports, but avoid turning it into a hard, painful pull.
Half-kneeling ankle mobilization: Kneel with one foot in front and use your hands or a stable support for balance. Drive the front knee forward over the toes while maintaining a tripod foot: heel, base of the big toe, and base of the little toe stay connected to the floor. Add 8 to 10 slow reps per side.
If you use an exercise band to assist the ankle joint, placement and direction matter. Band-assisted mobilizations can feel effective, but they are not a universal fix and can aggravate a sensitive joint if done poorly. Consider them an optional tool, not a requirement.
3. Build strength so the range stays available
Mobility that disappears when you load it is not very useful. Once you can reach a better position, train your calves, feet, and lower leg to control it.
Slow calf raises are a strong starting point. Rise onto both feet, shift more weight to one side if tolerated, and lower for three seconds. Complete two to three sets of 8 to 15 repetitions. Use both straight-knee and slightly bent-knee versions over the week to train the calf complex from different angles.
Tibialis raises are another valuable option. Stand with your back against a wall, place your feet slightly forward, and lift the toes toward the shins while keeping heels down. You should feel the front of the lower leg working. Two sets of 12 to 20 reps can improve lower-leg capacity and balance the work done by the calves.
Finally, practise your new range in a real movement. Try a supported deep squat, a split squat with the front heel grounded, or controlled step-downs from a low platform. Keep the knee tracking in line with the foot. A knee moving forward is not automatically bad. In many athletic movements, it is necessary. The issue is losing control, collapsing through the arch, or training through pain.
Fit ankle mobility into your training week
For most active people, five to 10 minutes before lower-body training is enough to make a difference. Use active drills before workouts, then add longer holds or self-massage after training or on recovery days if they feel good.
A runner with stiff ankles may benefit from ankle rocks and calf raises before easy runs, especially after desk-heavy days. A lifter can use knee-to-wall drills before squats and follow them with a few bodyweight split squats. Athletes returning from an ankle sprain should progress more carefully, emphasizing balance, single-leg strength, and gradual exposure to cutting or jumping.
Footwear can also change what you feel. A raised-heel lifting shoe may make deep squats more accessible while you build mobility, but it does not replace the need for ankle capacity. Likewise, a very stiff boot can support the ankle in sport while limiting how much range you practise. Neither choice is inherently right or wrong. Match it to the activity and your current needs.
When stiff ankles need more than mobility drills
Do not treat every restriction as a flexibility problem. Book an assessment if you have ongoing swelling, repeated rolling of the ankle, numbness, significant loss of strength, pain that worsens with activity, or a clear block at the front of the joint. Previous fractures, high ankle sprains, Achilles injuries, and surgery also deserve more individualized guidance.
For recovery after demanding training, tools such as compression, cold therapy, or self-massage may help manage soreness and support a consistent routine. They should support movement, not replace it. The best recovery plan is the one that helps you return to quality training with less pain and better control.
Give ankle mobility the same attention you give your hips, knees, and shoulders. A few well-chosen minutes, repeated consistently, can help every squat, stride, landing, and change of direction feel more capable.
